This is my first "how do I run this time?" post, so please be easy on me. I've read through most Letsrun half marathon training threads, so I know the favorite workouts of the crew.
I want to run a 1:12:xx half marathon this fall. Two races scheduled are about 10 and 13 weeks out. I don't have the chassis to handle more than 55 miles a week for this build-up, please consider that.
Me as a runner:
currently early 30's
400m - 49.5 (college)
800m - 1:52 (college)
1500m - 3:55 (college)
5k - 15:40 (college) Yep, I'm not an aerobic guy and ran mid distance and had injury issues
10k - 33:00 ish
1/2 - 1:13:40 (40 mpw average, fall 2015)
marathon 2:37 (this was my second marathon, winter 2015)
Current (1 wrkt/week, usually simple fartlek i.e. 10 x 60 secs @ 4:50 pace, 5 x 2:00 @ 5:20 pace):
5k - 16:10
8k - 26:30 ish
1/2 marathon - 1:14:10
*running mostly easy miles @ 7:00-7:40 with fast strides twice a week, about 50 miles per week. races above have happened in last 3 weeks
I ran my HM and marathon PB's on about 40-45 miles per week average over 12 weeks. Usually 1-2 days off a week. I had three weeks above 50 miles (50.5, 51, 55) about 4 weeks before the marathon. The 1:13:40 HM was 4 weeks before the marathon.
Key workouts include: 5 x 2k @ 5:20 pace, 2:00 rest, 5 x 2-mile w/ 2:00 rest at 11:15, 5 x mile @ 5:12 (2 min rest) and 4.5 w/u, 13.1 @ 6:00 pace, 4.5 c/d, no breaks between (22 miles total), and 5 mile tempos @ 5:38 pace
Here's my general 4-week structure:
Wk 1:
Wed: 6-8 x 1000's or 1200's
Sat: long run, pickup at end or strides
WK 2:
Wed: 3-4 x 2-mile @ HMP, 2-3 min rest
Sat: long run, last 20 min @ HMP
WK 3:
Wed: 5-6 x-mile @ 5k-10k pace, 2 min rest
Sat: long run, last 20 min @ HMP
WK 4:
Wed: 4-6 mile tempo @ HMP
Sat: long run/ strides
Repeat
Obviously, nothing earth shattering in terms of workouts, but the key for me is staying fresh and injury free. Currently, running 50 miles per week where i only really workout or race when i feel recovered enough is really working.
Based on those parameters, I hope to get a sense of what pace/volume of intervals i need to do for tempos, tempo intervals, and the occasional 5k/10k-paced workout to run at least 5:33 pace for 13.1 miles
