Here's my last two weeks of training:
Week 1:
Mon 3 miles easy ~ 8:30 avg
Tue 8 miles progressive tempo ~ 7:30 avg. Start 9:00 pace. Last three in 6:58, 6:46, 6:35.
Wed 3 miles easy ~ 8:30
Thu 2 x 15' Long Tempo Intervals @ 6:40 w/ 3' Rest (total 8.2 miles at 7:23 avg)
Fri 4.4 miles easy ~ 8:15 avg
Sat 7 miles fast finish trail run (8:20 avg with last two 7:30, 7:00)
Sun 13 miles at 6:59 avg (started 7:20 for two miles, then 8 miles at 6:55-7:00 and last three at 6:50, 6:45, 6:43)
Total 46.7 miles in 5 hour 58.
Ancillary training: 1 hour Vinyasa Yoga on Tue/Thu/Fri and 10 min core/glutes on Mon/Wed/Fri
Total training time 9.5 hours.
Week 2:
Mon 4.5 miles at 8:30
Tue 6 miles at 8:00 (progression from 8:45 down to 7:30 last mile)
Wed 3 x 10' Tempo Intervals @ 6:19 w/ 2' Rest (9 miles incl. w/u c/d at 7:35 avg)
Thu 6 miles at 8:00 (two miles each at 8:30, 8:00, 7:30)
Fri 4.5 miles at 8:25 (last two around 8:00)
Sat 8 miles fast finish trail run at 8:28 avg (last two 7:20, 6:51)
Sun 14 miles at 7:00 avg (first four at 7:12, middle eight at 6:57, last four at 6:52)
Total 52.3 miles in 6 hour 49.
Ancillary training: 1 hour Vinyasa Yoga on Tue/Wed/Fri/Sat and 10 min core/glutes on Mon/Thu
Total training time 11 hours.
Background:
Male, 33, 147lbs. Been running since 2009.
Low mileage.
3 previous marathons (all NY)
- NYC 2010 in 3:50 (~ 30 mpw but got injured 7 wks prior)
- NYC 2011 in 3:40 (~ 25 mpw)
- NYC 2013 in 3:16 (~ 40-45mpw with peak at 52)
Races:
- 38:45 10k and 1:26 half in 2013 6 months prior to 3:16 marathon
- 37:59 10k in 2015 on much lower mileage (about 30-35)
- I do not want to race a half before marathon, as I take too long to recover from all out. I think I could run 1:25 or slightly under.
Goals:
lifelong goal of sub 3 in the marathon
immediate goal of sub 3:10 in October 2015
What do I do next? Marathon is in two months. I think I can handle up to 60 mpw this training cycle, with goal of 70 mpw in the future (next year) but not now. I'd like 3:05 to 3:10 in the next marathon, which is much flatter than NY. This would give me confidence to try and run sub 3 in marathon #5...at times, I wonder if my genetics will allow, since I break on high mileage. On the other hand those long hard MP runs really strengthen me. I think I will build up to 2 hours (today 14.2 mi was 1 hour 39 and change). What do you guys think???
