I'm going with a more or less SOM inspired plan for my team this summer (in the past, the only hard running we'd do were short reps and an occasional tempo, but after looking at what most of the top teams are doing these days, I've decided to try a little bit of longer aerobic development type intervals)
Here is the question. Since classic Daniels I pace is pretty tough if you go for very long, how do you modify so that the workout does not become too difficult while we are still building total volume?
The three options I see are:
1. Just slow the pace of each interval. If you have a group of kids racing 5k around 5:30 pace, then keep the interval distance at 1000-1600 but slow the pace to 5:50-6:00. A workout might look like 3-4 x 1 mile @ 6:00 with 4-5 minutes recovery. This would have the benefit of having the athletes put in solid, sustained effort, but keep the pace comfortable and give them plenty of time to recover in between.
2. Run at a realistic race pace, but for only around 2 minutes (the minimum time Daniels claims it takes to reach MHR. In this instance, our boys pack that races 5k around 5:30 pace, might do 6-8x600 at 2:03-2:06. The benefit here would obviously be a more specific neuromuscular stimulus and perhaps better pace judgement when racing season begins.
3. Neither alter the interval distance nor the pace, but keep the overall volume of the work lower. A workout using this strategy for the above mentioned group might look like: 2-3 x 1k @ 3:25-3:30. The benefit here being that the athlete is holding race pace for a longer period but not doing so much that the overall session is very difficult.
Initially when I laid out my summer, I thought I'd go purely with #1. We tried 2 x 1 mile at significantly slower than RP with nice long recoveries. It was a session I thought would be pretty easy and that the team would be able to hang together on. Not so much....they really couldn't handle the workout. I told them to run right around 6:00 for the 2 miles. The first one was more like tempo pace, but the pack stayed together. When they heard their time after the first one, they tried to run faster on the second and the pack ended up shattering, a couple of boys went 5:50 and the back of the pack went all the way to 6:30.
Doing a couple of sessions more in line with option 2 popped into my head, because I think one of the reasons my guys struggle is because they lose mental focus on longer intervals
I only threw option 3 out there for this thread because it is about half of what I'd have a team do during the actual season, but I more or less think even that would be too hard right now.
The good news is that they hit a tempo session on the road last week also and mostly looked and felt pretty good and we did a very easy rep session yesterday which also went pretty well. Our tempo session this week is going to be run on part of our cc course that loops around a number of times with the idea being that if a kid is falling off the back, he can cut across one of the loops and pick up the group again somewhere between 200 and 400m later.
