Running a marathon in 4 weeks, 35 years old, 5’11”, 150 lbs, running about 100-110 km/week this winter/spring.
I don’t race much, last year I ran the same marathon and bonked hard at 32 km, walked in for a 3:18, was trying to run 3:00.
So, one year later I am trying again, thinking of going for 3:00 again, but have friends that say I should be trying for more like 2:50. I am hesitant and don’t want to bonk again, so I am looking for advice.
Typical recent training
Long runs:
-Run one every week, last 6 have been about 30-32 km
-Anywhere from 4:30 to 4:50 min/km depending on how I feel. HR is usually 140-150.
-I try to finish feeling like I am not totally spent. I always run them as a progression starting at around 5:00 min/km and finishing around 4:15 min/km
Tempo Runs/Threshold:
-Run one every week, typically 10-20 km
-Typically 3:50 min/km to 4:00 min/km.
-I try to not strain on these, except for the last couple km maybe.
-I always run them faster during the second half. HR usually 155 – 160.
Easy runs:
-Typically 4:20-4:50 min/km. HR ~140
-Usually make one of these a hill or fartlek type of run.
PRs:
-10 km (over a year old) 38:16 (although I ran a 38 min 10K during a tempo run last week, so I think I am faster now).
-10 mile (October) 1:02
-Marathon 3:18
Anyway, what pace should I be aiming to run this marathon at? Any key workouts I should try for during the next 4 weeks?
