You can estimate your max HR with one of the HR formulas based on your age. However, you should actually check your maxHR when you are racing all out for better accuracy. Once you have your max HR, you can set training paces as a percentage of maximum HR. For example, you would go out on a medium or long run--the defined distances of these vary depending on ones fitness level--and adjust your pace to keep your HR within a certain range, like 78-80% of maxHR.
Keep in mind your HR will elevate under hot humid conditions, and as you become dehydrated. Caffeinated drinks can also elevate the HR.

That being said, the ONLY reason I'd use an HR would be to make sure you are running your recovery days slow enough. I haven't found the HR to be very beneficial for the hard days, too many factors to take in, and remember this:
The race is measured in time, so worry about that more than your HR.
