19 year old male, I've been running 50-60 MPW for the last 8 weeks after building up to that since May. After running 4 months of easy slow runs, with 2 slow tempos and a long run, I ran a 5k in 16:58 this morning (Splits: 5:25, 5:30, 5:36) in bad weather (hot, humid Florida)
(last year; I ran 16:50 on a XC course senior year off 15-20 MPW in really nice weather)
I'm wondering, what kind of speed-work should I do? If I ran a 16:58 off no speed work at all, I could run much faster once I do speed work, and I've been following HADD's phase 1 training for 19 weeks now and I'm ready for actual 5K-training with speed, tempos, and etc. But I don't know how to plan it.
I want to build up to sessions like 20x400, or 12x800 or what ever is a good workout to get to sub 16 5k. Do I do workouts every week or every 2 weeks then easy? (like every 10-12 days???) How many workouts a week? Here's a concept week I put together:
Assuming my 5K pace is 5:20/mi (80s 400m; 40s 200m)
Mon: 10x600 @5K Pace W/300m jog (1:55-2:00)
Tue: 45 Minute Recovery (around 6 miles)
Wed: AM: 4 Mile Easy (30 Min) PM: 16x400 @72-75s; 60s walking rest; 6x200s @36-40s w/100m jog
Thu: 45 Minute run (5-6 miles)
Fri: 30 Minute Tempo Run (5 Miles) 5:40-6:10/mi
Sat: 90 Minute Long Run
Sun: Rest
(Assuming I have a race the week after this one)
Would this be too much? Should I not do 3 workouts because I have a 60mpw base so I could handle this but thing is, do I do this every week? I also plan on racing every 1-2 weeks, so do I still do the workouts on a race week or am I supposed to taper down on the race week and then do them again after words? Please help! My goal this year is to break 16!
Thanks!
