A little more detail, 26 years old, usually do 30-40 mpw, 2 speed sessions, and a long run. Long runs typically have the last 3-5 miles done at tempo pace, and I strength train at least twice a week.

You've got raw speed I'll give you that but for the mile I'm going to say maybe a touch under 4:30 but more likely 4:30s.
30-40mpw is not enough for the mile.
i ran the following in hs for 1600 on 30-35mpw
freshman 4:50
sophomore 4:31
junior 4:16
senior 4:11
how fast can i run the mile? also ran 1:57 for 800 and 9:17 for 3200
So for a 40-50 mile week, what would my weekly training schedule look like?
For a 40-50 mile week I would do
Sun: 11 mi long run
Mon: 6-8 mi easy
Tue: 1 mi warmup 4 mi tempo and 1 mi cool down 6 total
Wednesday: 6-8 mi easy
Thursday: 5 mi fartlek
Friday: 9 mile easy
Saturday: Rest or crosstrain
That what I would do but if you really want to do intervals I would have it replace a fartlek or tempo.
Try increasing your tempo runs to 6-13 miles gradually it will help a lot.
