This is what you're looking for. A letsrun classic with some top tips.
http://www.letsrun.com/forum/flat_read.php?thread=2669719&page=42I'm guessing you do about 65 miles a week of 2 a days. Intervals and easy long runs. Try this: 2*400 2*800 2*1k 2*800 with 2 1/2 minute rest or this: 4*mile at 17 seconds slower than 5k pace progressing to 5 seconds slower than 5k pace or this: tempo 7 miler starting at 6:25 for first mile, dropping 7 seconds per mile on each of the next six miles (5:43 last mile) just some shit that works for me, but I do it way slower.
I had read all this :)
PB:
150m - 16.30
200m - 23.59
300m - 36.32
400m - 50.77 (competition)
500m - 65.72
1000m - 2.26 (competition)
18km - 1:00.34
I have no problems with long runs (2h) and tempo runs.
I was very similar to you at the extremes (200 and the longer events) and also had1.51 for the 800. However, I managed 3.44 for the 1500. For what it's worth, my opinion is that the 2 hour runs are not going to be hugely helpful at this point if you have been doing them for a while. I seemed to get most benefit from becoming very comfortable with goal 1500m pace. When going well 59s 400's were effortless. Never get away from this pace - in the winter I simply ran multiple 100/200s at this pace with short recoveries whilst building a base. Others will disagree I am sure....
I gave this long runs only for ex. , I have no problem with that. I'm not doing them all the time (may be to the middle of April). This year I think can break 3:50, but I had 2 runs 3:51 almost alone. That's me http://www.all-athletics.com/node/21255
